Ask a hundred amateur swimmers whether they lift weights and most will say no, or that they used to and stopped when the season got busy. That is backward. In my sixteen years of high performance swimming, dryland work was never the thing we cut when time ran short. It was the thing that kept us swimming at all.
Does dryland training actually make you faster in the water?
Yes, and the research backs it up with real numbers. A 2024 meta-analysis pooling 13 studies and 267 competitive swimmers found that resistance training produced large gains in upper body strength and meaningfully improved race times across 25m, 50m, 100m, and 200m freestyle, Jin et al., Frontiers in Physiology. An earlier controlled study put a specific number on it: swimmers who added barbell strength training improved their 50m swim velocity by 2.8 percent, compared with 2.3 percent for a group doing resisted and assisted in-water sprints, and only 0.9 percent for a group that did neither, Girold et al., Journal of Strength and Conditioning Research. That is not a marginal difference over a season of racing.
Why do so many swimmers deal with shoulder pain?
Because the freestyle and butterfly stroke repeat the same overhead motion tens of thousands of times a week, and most swimmers do nothing outside the pool to balance the muscles that get overworked. A study of more than 670 youth swimmers across six U.S. states found that 49 percent reported current shoulder symptoms, with the share reporting active pain climbing with age, to 21 percent among 13 and 14 year olds and 28 percent among 15 to 17 year olds, Stirling et al., International Journal of Sports Physical Therapy. A broader review of the research on competitive swimmers found shoulder pain prevalence ranging from 40 to 91 percent depending on the study and level, McKenzie et al., Scandinavian Journal of Medicine & Science in Sports. The pulling muscles, the ones you can see and feel working, get strong. The small rotator cuff and scapular stabilizer muscles that keep the shoulder joint centered rarely get trained on their own, and that imbalance is where the pain starts.
Can strength training actually prevent swimmer's shoulder?
It can strengthen the muscles most associated with shoulder problems, though the direct proof that this cuts injury rates is still thin. A six week resistance band program targeting the rotator cuff and scapular stabilizers in Division I collegiate swimmers improved shoulder strength and scapular positioning compared with baseline, published in the Journal of Athletic Training. What that study could not show is a straight line from stronger scapular muscles to fewer shoulder injuries over a season, because that requires a much longer trial. What I can tell you from watching hundreds of amateur strokes is that the swimmers with the sorest shoulders are almost always the ones whose only training is yardage. Strengthening the muscles that support the joint is a reasonable, low risk thing to add. It is not a guarantee.
How much dryland training does a swimmer actually need?
Most competitive and masters swimmers do well with two to three focused dryland sessions a week of 30 to 45 minutes, layered on top of pool training rather than replacing it. That range lines up with general resistance training guidelines from the American College of Sports Medicine, which recommends two to three sessions a week for beginners and three to four for intermediate lifters, ACSM Position Stand. Swimmers are a special case because the pool work is already a heavy training load, so dryland should support the stroke, not compete with it for recovery. If you are new to strength training, or you are managing an existing shoulder or back issue, get a session or two with a qualified strength coach or physical therapist before you load up on your own. Technique on a barbell matters as much as technique in the water.
What should a dryland session for swimmers actually include?
It should cover four things every time: a full body strength movement, a pulling movement for the lats and upper back, targeted rotator cuff and scapular work, and core stability. Skipping the small stuff for the big lifts is the most common mistake I see.
A simple two day a week template:
- Day one: goblet squats or trap bar deadlifts, dumbbell rows, banded external rotations, plank variations
- Day two: single leg work like split squats, pull-ups or lat pulldowns, scapular push-ups (protraction and retraction against a light band), dead bugs or hollow holds
Keep loads moderate and form clean. This is not the place to chase a new personal record on the bench press the week of a big meet.
If you already do dryland but are not sure it is translating to a better stroke, that is a different problem, and it usually shows up as technique breaking down under fatigue rather than strength.
